How to Manage Cravings: Tips and Tricks From Science

Cravings are strong desires for particular foods, frequently sugary, processed meals. Avoiding cravings can be made easier by being aware of your triggers. One of the biggest obstacles to adopting a better diet is food cravings.

Our eating habits and dietary choices are influenced by meals that activate the brain’s reward areas. Conversely, the stomach releases ghrelin to indicate hunger if the body hasn’t eaten in a few hours. Eating a lot of sugar or other high-sugar foods can interfere with brain messages.

Intense cravings are only one aspect of a food addiction; other symptoms include losing control over eating habits and frequently consuming excessive amounts of food, particularly hyperpalatable foods.

There is disagreement over whether food addiction is real or whether certain people who have trouble controlling their food intake qualify as food addicts. It’s still a hotly contested topic. Food addiction lacks the characteristics of drug and alcohol addiction; others believe they are similar in terms of neurological alterations in the brain.

The digestion cycle mentioned in the preceding section is disrupted when we repeatedly eat hyperpalatable foods or foods high in fat, sugar, and salt (what we refer to as unhealthy eating). It causes the production of appetite hormones like leptin and ghrelin, stress hormones like cortisol and dopamine, and metabolic hormones like insulin. These trigger the brain’s “reward center.” This region, which is located deep within the brain, contains areas like the caudate, insula, and hippocampus. This region or system is in charge of our comprehension of risk (or the task at hand) and the potential reward. This applies to all aspects of our lives, not just food. This memory is stored in the brain once the region is illuminated (after eating hyperpalatable meals).

The recollection causes the person to yearn for that specific food or foods that are similar to it. Additionally, the memory is improved each time he or she satisfies the urge by eating that particular food rather than a typical, healthful meal. The same desires are triggered when a person is under stress, either physically or emotionally, or when they haven’t had enough sleep, and they turn to these foods instead of regular, healthful ones. They are therefore referred to as “comfort food” because they induce episodes of binge eating and provide a false sensation of comfort.

A person may develop an addiction to these foods if these cycles are not disrupted (by leading a healthy lifestyle). That is, he or she still has a craving for that type of food even after eating and feeling truly satisfied. A vicious cycle of weight gain, tension, increased cravings, and tolerance results from the fact that even while eating that food, the feeling of fullness does not occur quickly, so the person tends to eat more of it.

How does true hunger work, and what does it mean?

The “Migrating Motor Complex” (MMC) is triggered by the hormone Motilin, a few hours after we eat, and the food is being broken down. The GI tract’s smooth muscles are experiencing a period of high electromechanical activity. This happens in stages.

Undigested food is swept up and sent through the digestive tract toward the end of the activity so that it can be stored and eventually eliminated. These muscles then undergo a sequence of little contractions. When we are hungry, our stomachs rumble. The stomach also releases a hormone known as ghrelin. These tell the person that they need to start eating foods high in energy.

The hypothalamus, located near the base of the brain, is responsible for the hunger mechanism.

Appetite hormones, including glucagon-like peptide and cholecystokinin, are released from the digestive tract when a person reacts to hunger signals and begins eating, whereas the hormone leptin is released from fat cells. All of these induce sensations of fullness and convey a signal to the brain, instructing the individual to cease eating.

As long as the individual is eating a balanced diet low in fat, sugar, and salt, is not under stress, and has had enough sleep, the aforementioned cycle proceeds without hiccups. But if these requirements are not fulfilled, hormone secretion is disrupted, and the digestive cycle goes crazy.

Advertising for the food business

The food industry spends about $10 billion annually on snack food advertising, making snacks a huge business. A lot of snacks are classified as hyperpalatable foods that can activate reward systems in the brain. Potato chips, crackers, ice cream, soda, candies, and fast food meals are examples of these “craveable” items. Their high sugar, salt, and fat content tells the brain to devour me. Cravings can be triggered by simply viewing a 30-second TV commercial or seeing pictures of these mouthwatering dishes on social media.

Children are the target audience for many advertisements for unhealthy snack foods and drinks, which are thought to play a significant role in creating an atmosphere that encourages overeating, bad eating habits, and obesity. Higher calorie intake and a predilection for hyperpalatable foods from those advertisements are linked to increased exposure to food advertising. Due to the widespread usage of handheld devices for screen time—whether it be for social media, online gaming, or television—children are most exposed. Stress

Long-term chronic stress is linked to desires for very appetizing, high-fat, high-calorie foods, but acute, rapid stress tends to reduce appetite. In a similar vein, eating unhealthy foods while drinking increases desires for both the snack and the drink. Over time, people who have a small snack or a sweetened drink right after working out start to like both, which leads to such cravings. In these situations, the advantages of exercise are completely lost.

Food marketing

Food marketing is one of the largest risk factors that consumers frequently overlook! Food and beverage companies spend thousands of crores of rupees on advertising due to the increasing demand for packaged, unhealthy snacks and condiments. Food advertising may be found everywhere, from billboards and hoardings in every business area to advertisements on TV, the internet, magazines, and newspapers.

Such marketing can readily sway children and young adults who have not yet developed the discipline of a healthy lifestyle. As a result, a culture of eating unhealthy foods begins early. This results in recurrent cycles of binge eating, food cravings, and long-term food addiction in adulthood.

Tips to reduce food cravings

Eat meals that are balanced in terms of nutrients. Longer-lasting enjoyment comes from foods high in fiber and protein.

  • Avoid going without food for extended periods. Throughout the day, eat a healthy lunch or snack every three to four hours. If you put off eating because you’re busy or preoccupied, you run the danger of overeating and being hungrier when you do eat. Additionally, remember that you may feel hungry again if you go to bed more than 4 hours after dinner. Try to go to bed sooner whenever you can to avoid late-night nibbling, which can interfere with sleep.
  • Avoid extremely processed or hyperpalatable snacks that are poor in nutrients but heavy in calories, fat, sugar, and sodium. These are the kinds of foods that stimulate urges to eat more by activating reward pathways in the brain. Choose satisfying, less processed snacks such as fresh fruit, a handful of nuts, or a cup of low-sugar yogurt.
  • Reduce your exposure to environmental cues that encourage eating, such as watching television, cooking shows, and reading through food-related social media postings or mukbang (internet videos of people consuming massive amounts of lavish meals). Avoid the candy bowls and platters of bagels and other sweets that could be in the break room in an office setting.
  • Food cravings, like the need for potato chips when watching late-night TV, are occasionally learned habits connected to a situation or setting. If so, avoiding the food entirely for a long period of time may help “unlearn” the behavior and lessen the craving. You may also try altering the association by substituting a different activity for your evening routine, such as listening to a podcast or audiobook.
  • When you notice a building craving, practice mindfulness. Do you feel furious, bored, or stressed? If that’s the case, consider doing breathing exercises, taking a quick stroll for five to ten minutes, listening to a podcast or meditation app, or playing some of your favorite music. The craving can go away if you can divert your attention from eating for five to seven minutes.
  • Try additional dopamine-boosting activities like dancing, taking a stroll in the outdoors on a sunny day, or laughing out loud while viewing a humorous video.
